Use If-Then Planning

Simple if-then plans help good intentions survive distraction, fatigue, and bad timing.

Good intentions are not instructions

You told yourself you would work out after work. Six o'clock came, you were tired, and the plan quietly evaporated because nothing told you exactly when to move.

I should work out more is a wish. If it is 18:00, then I put on shoes and walk for 10 minutes is a script.

Plans work because they remove one decision

Implementation intentions are if-then plans: if this situation happens, then I do that action.

They help because the decision is made before the messy moment arrives.

This is stronger than motivation alone

Gollwitzer and Sheeran’s meta-analysis found that if-then plans improve goal follow-through across many behaviours.

The useful part is the trigger: a specific time, place, or situation.

If-then plans bridge the gap between intention and action.

Template If [specific cue], then I will [tiny action].

Examples: - If I sit at my desk, then I open the task list - If class ends, then I refill water - If I want to scroll in bed, then I charge the phone outside the room

Use a cue that already exists

Do not invent a new trigger if you do not need one.

Attach the action to something that already happens: waking up, coffee, lunch, opening the laptop, finishing a call, brushing teeth.

Motivation asks the future version of you to decide again.

If-then planning gives that future version a script.

Less deciding. More doing.
